Glycaemic Index of Common Asian Foods: Rice, Noodles, Roti and Better Choices

Rice, noodles, roti and starchy breakfasts are everyday foods across Asia. Their effect on blood glucose is not fixed: variety, processing, cooking, portion size and the rest of the meal all matter.
This guide uses GI ranges as a practical starting point, not a scorecard for whether a food is healthy. Regional recipes and brands may not have been tested, so individual responses can differ. [1,2]
Key point: use GI to compare similar carbohydrate foods, then consider the amount eaten, fibre, protein, vegetables and your own glucose response.
What GI and glycaemic load tell you
Glycaemic index (GI) ranks carbohydrate foods by their rise in blood glucose under standard test conditions: low is 55 or below, medium 56–69 and high 70 or above. Glycaemic load (GL) also considers the available carbohydrate in the portion, so a large serving can matter even when GI is lower. [1,3,4]
GI does not measure vitamins, minerals, sodium, fat or overall food quality. The American Diabetes Association describes the evidence as complex and recommends individualised nutrition care rather than one universal eating pattern. [3]
Common Asian carbohydrate foods
These are usual tendencies from international and non-Western GI compilations, not guaranteed values for every product. [1,2]

Why the same food can behave differently
Variety, processing and cooking
Starch structure differs between rice cultivars and manufactured noodles. Grinding, puffing and cooking until very soft usually make starch easier to digest. A 2025 systematic review found that rice variety and cooking method materially changed GI; evidence for specific techniques was not yet strong enough for universal clinical rules. [5]
Cooling and reheating rice
Cooling can form some resistant starch, and studies in healthy adults suggest a lower glycaemic response after safe cooling and reheating. The effect may be modest and does not cancel a large portion. Cool rice quickly, refrigerate it, and reheat only once until steaming hot throughout. [5,6]
Mixed meals and portions
Protein, fat, fibre, acidity and food order can alter how quickly a mixed meal is absorbed. A practical plate is half non-starchy vegetables, one quarter protein and one quarter carbohydrate, adjusted for appetite, culture and clinical advice.
Build a more glucose-friendly Asian meal
Reduce the staple portion slightly before removing a familiar food entirely.
Pair rice, noodles or roti with dal, beans, tofu, eggs, fish, chicken or lean meat and plenty of vegetables.
Choose water or an unsweetened drink instead of sweet tea, bubble tea, soft drinks or juice.
Compare like with like: a tested lower-GI rice may help, but labels and local cooking methods still matter.

Safety and when to seek medical care
If you use insulin or a sulfonylurea, major changes in carbohydrate amount can cause hypoglycaemia; agree monitoring and medication adjustments with your diabetes team. Pregnancy, gestational diabetes, childhood, kidney disease and eating disorders also need individual advice. Laboratory targets and treatment decisions vary.
Seek urgent care for severe confusion, seizure, unconsciousness, persistent vomiting, marked dehydration or breathing difficulty. Do not stop diabetes medicine or use GI values to calculate insulin without personalised guidance.
